Dumbbell Workout for Beginners (Full Body, Home or Gym)

Updated

Short answer

A good beginner dumbbell workout covers the whole body with six exercises: goblet squat, dumbbell bench or floor press, one-arm row, Romanian deadlift, overhead press and a core exercise. Do 2 to 3 sets of 8 to 12 reps, two or three times a week, with a weight that leaves 2 or 3 reps in reserve at the end of each set.

The workout

ExerciseSets × repsNotes
Goblet squat3 × 8–12Hold one dumbbell at your chest; sit between your heels.
Dumbbell bench press or floor press3 × 8–12Floor press if you have no bench.
One-arm dumbbell row3 × 8–12 each sideBrace a hand on a bench or chair.
Dumbbell Romanian deadlift3 × 8–12Push your hips back, keep a long spine, feel the hamstrings.
Seated or standing overhead press2 × 8–12Ribs down, do not lean back.
Dead bug or plank2 × 8 each side / 30 s

How heavy should the dumbbells be?

Heavy enough that the last couple of reps of each set are a real effort but still look the same as the first. A practical test: if you finish a set of 12 and could have done 5 or more extra, go heavier.

Your legs and back will usually need heavier dumbbells than your shoulders and arms. Adjustable dumbbells are the most space-efficient way to cover that range at home.

Progressing with one pair of dumbbells

When the weight is too light and you cannot go heavier, make the exercise harder instead: slow the lowering to 3 seconds, add a pause, switch to a single-leg or single-arm version (split squat instead of goblet squat, single-leg Romanian deadlift), or add reps up to about 20 while still finishing close to failure.

Weekly schedule

  • Two days a week: do the full workout both days.
  • Three days a week: do it on non-consecutive days, and alternate the press between bench and overhead as your main push.

Frequently asked questions

Can I build muscle with just dumbbells?

Yes. Dumbbells cover every major movement pattern, and research shows lighter loads build muscle when sets are taken close to failure.

What weight dumbbells should a beginner buy?

It varies a lot by person. An adjustable pair is the best value because you will need lighter weights for presses and heavier weights for squats and deadlifts.

How long should a dumbbell workout take?

About 35 to 45 minutes for the six exercises above with a warm-up.
