Kettlebell Workout for Beginners

Updated

Short answer

Start with five kettlebell exercises: the deadlift, goblet squat, two-handed swing, one-arm row and overhead press. Learn the kettlebell deadlift first, because the swing is the same hip hinge done explosively. Train 2 to 3 times a week, and choose a bell you can goblet squat for 10 good reps.

Which kettlebell to start with

Kettlebells jump in big steps (commonly 4 kg at a time), so pick the bell for your lower body: one you can goblet squat for about 10 controlled reps. Many beginners start with 8 to 16 kg. If presses are too heavy with it, do them with a lighter bell or dumbbells.

Learn the hinge before the swing

  1. Kettlebell deadlift: bell between your feet, push your hips back, flat back, stand up by driving your hips forward.
  2. Hike: from the deadlift position, hike the bell back between your legs like a football snap, then set it down.
  3. Swing: hike, then snap your hips forward so the bell floats to about chest height. Your arms guide it; your hips drive it. Let it fall back and hinge again.

The swing is a hinge, not a squat and not a front raise. If you feel it mostly in your lower back or shoulders, go back to deadlifts and hikes.

Beginner kettlebell workout

ExerciseSets × reps
Kettlebell deadlift3 × 10
Goblet squat3 × 8–12
One-arm row3 × 8–12 each side
Overhead press (half-kneeling or standing)3 × 6–10 each side
Two-handed swing5 × 10, resting 30–60 s
Suitcase carry3 × 20–30 m each side

Progression

Add reps first. Once you can do every set at the top of the range, move to the next bell for that exercise, or keep the bell and make it harder: slower lowering, single-leg deadlifts, or more swing sets with less rest.

Frequently asked questions

Are kettlebell swings bad for your back?

Done as a hip hinge with a neutral spine, swings load the hips and hamstrings. Back discomfort usually means the movement is turning into a squat or a back bend; go back to deadlifts and hikes, and get advice if pain continues.

Can kettlebells replace the gym?

For general strength and fitness, a couple of kettlebells cover most needs. They are less practical than a barbell for building very heavy squats and deadlifts.

How often should I do kettlebell workouts?

Two to three times a week on non-consecutive days, which meets the Australian guideline for muscle strengthening.
