Workout Plan for Fat Loss (What Actually Matters)
Updated
Short answer
A good fat-loss workout plan combines strength training 2 to 3 times a week, to keep or build muscle while you lose fat, with regular cardio such as walking most days and one or two interval sessions. Exercise helps, but body fat changes mainly with how much you eat, so the plan works best alongside a modest, sustainable reduction in food intake.
Why lift weights to lose fat?
When you eat less to lose weight, some of what you lose can be muscle. Strength training gives your body a reason to keep it, and higher protein intake supports it. Keeping muscle means the weight you lose is more of it fat, and you keep the strength that makes everyday life easier.
A weekly plan
| Day | Session |
|---|---|
| Monday | Full-body strength (squat, push, hinge, pull, core: 3 × 8–12) |
| Tuesday | 30–45 minute brisk walk |
| Wednesday | Full-body strength |
| Thursday | Intervals: 6–10 rounds of 30 s hard, 90 s easy on a bike, rower or hill |
| Friday | Full-body strength |
| Saturday | Long walk, hike, swim or sport |
| Sunday | Rest |
What actually moves the needle
- Consistency over months. A plan you can keep doing beats a harder one you quit.
- Daily movement. Walking adds up and is easy to recover from.
- Food. A modest reduction you can sustain, with plenty of protein and vegetables. An accredited practising dietitian can help if you want a structured approach.
- Sleep. Aim for the 7 to 9 hours the Australian guidelines recommend.
Measure the right things
Scale weight moves around day to day with water and food. Track a weekly average, your waist measurement, and whether your lifts are holding steady or going up.
Frequently asked questions
What is the best workout for fat loss?
The one you will do consistently. A mix of strength training 2 to 3 times a week and regular cardio covers both keeping muscle and burning energy.
Is cardio or weights better for fat loss?
Both help in different ways: cardio burns more energy in the session, weights help you keep muscle while losing fat. Do both.
Can I spot-reduce belly fat?
No exercise targets fat in one area. Overall fat loss reduces it over time.
